Band Pull-Aparts
Pull-aparts are simple, but they do important work. They strengthen the upper back and rear delts, which help your shoulders sit in a better position before pressing, reaching, or lifting overhead. I like these early in a shoulder session because the movement gives you quick feedback. If you rush the rep or shrug your shoulders, you’ll feel the band pull you out of position.
Muscles Trained: Rear delts, upper back, rotator cuff, shoulders.
How to Do It
- Stand tall and hold a resistance band with both hands.
- Reach your arms straight in front of your chest.
- Set your hands slightly wider than shoulder-width.
- Pull the band apart until your hands move out to your sides.
- Pause briefly when your upper back tightens.
- Return to the starting position with control.
Recommended Sets and Reps: Perform 2 to 3 sets of 12 to 15 reps.
Best Variations: Lighter band pull-apart, palms-up pull-apart, diagonal band pull-apart.

Half-Kneeling Shoulder Press
The half-kneeling press tells you a lot about how your shoulder handles overhead work. With one knee down, it’s harder to lean back and turn the press into a lower-back exercise. That gives the shoulder a clearer job and helps you build strength with better control. Start light, press smoothly, and keep the top of the rep strong without forcing it.

How to Do It
- Start in a half-kneeling position with one knee down and the opposite foot planted.
- Hold one dumbbell at shoulder height in the hand on the kneeling side.
- Brace your core lightly.
- Press the dumbbell overhead.
- Lower the weight back to shoulder height with control.
- Complete your reps before switching sides.
Recommended Sets and Reps: Perform 2 to 3 sets of 8 to 10 reps per side.
Best Variations: Seated shoulder press, standing single-arm press, lighter half-kneeling press.

Down Dog to Cobra

Shoulder Halo
Halos work best when they’re slow enough to feel. As the weight moves around your head, your shoulders guide the path, and your core keeps your body steady. It’s a great drill for building joint control with a lighter load. Keep the circle close, stay tall, and make each direction look the same.

How to Do It
- Stand tall and hold one light dumbbell or kettlebell in both hands.
- Bring the weight in front of your chest.
- Slowly move the weight around one side of your head.
- Continue the circle behind your head.
- Bring the weight back to the front of your chest.
- Repeat in the opposite direction.
Recommended Sets and Reps: Perform 2 to 3 sets of 5 to 8 reps per direction.
Best Variations: Lighter halo, tall-kneeling halo, half-kneeling halo.
Form Tip: Keep the weight close to your head and move slowly.
How to Keep Building Shoulder Strength at Home
